First, notice the pattern, not just the thought. If this happens a lot, it’s not about what you said, it’s about how anxious you felt.
Second, pause and ask, what would I tell a friend? You’d probably say it wasn’t a big deal. That same kindness applies to you too.
Third, interrupt the loop with movement or connection. Go for a walk. Call someone you trust, shift your attention back to the present.
